The coach
Log your weight, reps and how many reps you had left. The coach turns that into next week's numbers, the same way a good trainer would.
| Week | Load × reps | RIR | Coach's call |
|---|---|---|---|
| 1 | 60 kg × 10 · 10 · 9 | 1 | Hold 60 kg |
| 2 | 60 kg × 10 · 10 · 10 | 1 | +2.5 kg |
| 3 | 62.5 kg × 10 · 9 · 9 | 2 | Hold 62.5 kg |
| 4 | 42.5 kg × 8 · 8 | — | Deload week |
| 5 | 62.5 kg × 10 · 10 · 10 | 3 | +5 kg · easy |
| 6 | 67.5 kg × 9 · 8 · 8 | 1 | Hold 67.5 kg |
All three sets at the top of the range raises the load. With 3 or more reps left in the tank, it jumps a double step. Every fourth week drops to about 70% so you recover before the next climb.
Three taps before a session: sleep, muscle freshness, energy. On a bad day the coach trims the loads 10–15%.
A light week is planned every fourth week, and suggested early when strength dips on two or more lifts.
Hypertrophy and strength blocks alternate, with starting loads worked out from your estimated 1RM.
Stalled lifts get a back-off plan. Log a sore shoulder and moves that load it are flagged with a swap.
